A 7-Day Vegetarian Meal Plan With Seeds at Every Meal
July 27, 2026
A vegetarian week can be as simple or as creative as you like. This outline leans on pantry staples and uses seeds to add texture, flavour and staying power. Treat it as a menu of ideas rather than strict instructions.
Morning meals
Start the week with Greek yogurt, berries and pumpkin seeds. Follow with scrambled eggs on seeded toast, then chia pudding made with milk of your choice, a peanut butter banana smoothie with flax, and a veggie omelette. On slower mornings, make pancakes and stir a spoonful of sesame or poppy seeds into the batter.
Midday meals
Pack a quinoa and black bean salad, a halloumi and roasted vegetable wrap, a tomato soup with grilled cheese, an egg salad sandwich with cucumber and sprouts, and a leftover pasta bake. Add a sprinkle of sunflower or sesame seeds for crunch. Fresh fruit and a little yogurt round things out.
Evening meals
Try a spinach and ricotta pasta on Monday, lentil dal with rice on Tuesday, veggie burgers with a seeded bun on Wednesday, a frittata with salad on Thursday, a vegetable stir-fry with tofu or paneer on Friday, a pizza with a seed-crusted base on Saturday, and a roast vegetable and chickpea tray on Sunday.
If you cook for a mixed household, treat the plan as a base. Add chicken or fish for those who want it, and keep the vegetarian parts as the core of the meal. Cheese and eggs can be swapped for beans or tofu when you want a change. Roasted pumpkin or sunflower seeds sprinkled over almost any of these dinners bring crunch and a savoury edge that makes simple dishes feel finished.
Smart snacks
A hard-boiled egg, cheese with whole-grain crackers, hummus and carrot sticks, a seed and dried fruit mix, or apple slices with tahini. Keeping a jar of toasted seeds on the counter makes it simple to top yogurt, salads and soups.
Notes on balance
Vegetarian diets can easily be rich in protein through eggs, dairy, beans, lentils, tofu and seeds. Keep an eye on iron, zinc and vitamin B12, especially if you eat little dairy and eggs. Vitamin C foods help with absorbing iron from plant sources. Cooking in cast iron can add a little iron to food as well.
Make it easier
Batch-cook beans or lentils once, bake a tray of vegetables, and keep sauces in the freezer. Plan two cook-once, eat-twice dinners during the week to reduce evening stress. A shopping list organised by store section keeps you focused and cuts impulse buys. If somebody in your household has an allergy, check that every seed and ingredient suits them before you plan the week.
Variety is the goal, and a simple pattern repeated with different flavours is easier to keep up than something complicated.
